Evening habits

Quiet evening at home

Night waking is often decided in the afternoon. The last coffee, the last salty snack, the last large glass — those hours write 02:00. This page is a sequence you can keep in a South African week, including heat, late sport, long sitting and a living room that still has a television. It is not a clinic protocol. It is a clock you can follow without becoming a different person.

The prostate, the bladder and sleep share blood flow and hormones. What you do at 15:00, 17:00 and 21:00 matters more than a powder you bought once. If you get up three times every night for weeks, if the stream is a thread, if there is blood — this page is still useful as notes, and a GP is the next step. Habits help the average night. They do not inspect a gland.

Why the evening starts at 15:00, not at bedtime

Caffeine has a half-life of several hours. A cappuccino at 16:30 is still in the system when you want to sleep. Alcohol at 21:00 tells the kidneys to ignore the night hormone that should quiet urine production. Fluid after 20:00 is a vote for 02:00. Salt from biltong and chips holds water in tissues; when you lie down, some of it returns to the blood. None of this is a character flaw. All of it is timing.

Urology leaflets have said the same thing for years in drier language: move drinks to the morning and midday, cut evening caffeine and alcohol, empty the bladder calmly before bed, do not diagnose yourself from a headline. This page turns that into hours a man in Cape Town, Johannesburg or Durban can actually keep.

From 15:00 — last caffeine

Last caffeinated drink. That includes the office machine, cola, energy drinks, black tea and the Herbal Blend, which contains green tea. “I no longer feel it” is not the same as “it has left the body”. If you still want a mug after 18:00, switch to ordinary caffeine-free rooibos from the kitchen.

If your job is a night shift, treat “15:00” as the first half of your working block, not the wall clock. The rule is: caffeine in the first half of the stretch you call a day, not in the drive home and not as a nightcap.

Write the hour down for seven days. The note is boring on purpose. A GP would rather see “last coffee 15:10” than “I don’t drink much coffee”.

From 17:00 — most of the water is already in

Do not drink less in total. Change the timing. About 80% of the day’s fluids belong between waking and 17:00: the bottle on the desk, the glass at lunch, the sip after a walk. After 17:00 keep a little for cooking and small sips. Do not “catch up” after a hot drive on the N1 or a Durban afternoon. If you trained, finish the recovery drink now, not in the driveway at 20:30.

Heat is not a licence for a litre at 21:00. Sweat in January is real. The answer is a bottle from 07:00, not a punishment gulp before bed. Soup, juice, beer and milk are fluids even when they look like food. Count them.

If you already have a heart or kidney condition, do not invent a new fluid rule from a website. Ask the clinician who already set your limits. This 80% sketch is for men who currently drink “whenever” and then blame water at night.

From 18:00 — salt, plate, alcohol

Salt down. Biltong, chips, packet gravies and a second round of processed meat belong earlier, or not tonight. Dinner can still be a proper plate: pap or potato, a vegetable, egg or fish, olive oil, tomato. Taste the food. Do not drown it in a bottle sauce. Fruit is fine. A two-litre juice is volume and sugar.

If there is beer, start with food, stop two to three hours before bed. Ethanol suppresses vasopressin — the hormone that should tell the kidneys to hold water while you sleep. A pint at 21:00 with the highlights is volume plus that signal. Read the longer version in the beer timing essay and the salt version in biltong and the late braai.

A whisky “nightcap” is still ethanol. A large glass of wine at 21:00 is still ethanol. The tot is less fluid than a pint; it is not zero. If you already wake twice, the cheapest experiment is seven evenings with alcohol finished early — not a new tea.

Movement at home before the sofa wins

Eight hours of hip flexion — car, desk, sofa — leaves the pelvic floor with little variety: no squeeze, no stretch, no walk. The bladder notices even if you do not have words for it. You do not need a gym membership at 20:00. You need ten quiet minutes that survive a real Tuesday.

After you put the keys down: one flight of stairs if the building allows it, or a loop around the garden, or five minutes of walking in the passage while the kettle boils. Then sit tall on a dining chair, feet on the floor, and do eight to twelve slow squeezes — three to five seconds on, the same off, breathing. The Kegel Trainer is a metronome for that set, not a medical device. Pain in the groin, hip or perineum is a stop sign. Details live on the pelvic floor page and in the sitting essay.

Do not chase a higher resistance dial because the news is boring. Do not train on the mattress. Do not hold your breath. The release is half the repetition. Two quiet weeks on the lightest setting beat a sore groin on Friday.

If you already walk the dog or water the garden, that counts. Add the chair set; do not replace a walk with a squeeze and call it done. Circulation first, then the short series.

From the last hour — light, phone, last void

Dim the kitchen. Leave the phone on a table, not on the pillow. Bright screens keep the brain on a day shift. The last walk to the toilet is part of the evening, done calmly, not in a sprint after the credits. That last void is hygiene, not a failure of willpower.

The bedroom does not need a lecture. It needs a similar bedtime most nights, including Sunday, because Monday’s alarm is part of the same clock. If you lie down at 01:00 and wake at 03:00 to pee, you also had a short night. Fix the hour as well as the glass.

A warm caffeine-free mug is allowed if you still want a ritual — and it is still fluid. Stop two to three hours before bed if night trips are the complaint. Ordinary rooibos is for that cup. Do not brew the afternoon blend at 21:00; it has green tea.

A one-page checklist you can photograph

Run the list for seven weekdays before you decide “nothing works”. Weekends can follow the same skeleton with beer moved earlier. If three or more nights a week you still get up three times, take the notes to a GP.

A weekday sketched, without heroism

07:00–09:00. Water with breakfast. Eggs, tomato, seeds if that is your plate — see the breakfast recipe. Coffee if you want it. This is still the day’s caffeine budget, not a free pass until 17:00.

09:00–15:00. Bottle on the desk. Stand once an hour. Walk after lunch, even around a parking lot. Last coffee by 15:00. Herbal Blend after 16:00 if you are replacing a third machine coffee, not as a fourth.

17:00–19:00. Small sips only. Home: stairs or a short loop, then the chair set. Dinner with less salt than the braai version. Water on the table from the start if people are eating together.

19:00–bed. If there is a match, nuts in a bowl, not a family bag of chips — evening bowl. Alcohol finished early. Rooibos if you want a mug. Dim lights. Phone on the table. Toilet once, slowly. Bed at a similar hour.

Saturday, heat and the braai

Keep the fire. Move the saltiest snacks to daylight. Put a jug of water out from the first hour, not only when someone complains. Drink through the afternoon so you are not catching up at 21:00. If there is beer, with food, earlier, not until midnight. Sunday evening returns to the working rhythm. “One more episode and tea at 22:00” is how Monday nights stay loud.

January in Gauteng and a humid Durban evening both tempt a late litre. Sweat is salt leaving. Catch-up water plus leftover salty meat is a double hit. The evening habit is still the clock, not a ban on steak.

Shift work, medicines and what this page cannot do

Night shifts break every wall-clock on this page. Keep caffeine to the first half of the shift. Heat: drink through the working hours. Alcohol and a salty packet still punish the sleep that follows. The 80% rule follows your “day”, not sunrise.

Water tablets and some blood-pressure medicines taken at night will fill the bladder whether coffee was early or not. Do not stop a prescription because a website mentioned salt. Write the names and the hour you take them. Sleep apnoea — snoring, gasping, a partner who leaves the room — is another reason nights break. A GP sorts which story is yours.

This sequence does not shrink a prostate, cancel diabetes, or replace a pelvic-floor physiotherapist after surgery. It gives you seven lines on paper: last coffee, last alcohol, last large glass, salt after 18:00, how many times you stood up, weak stream or full. That is what the night-waking article asks you to bring. Use both pages together if you want the longer why.

If you already woke at 02:00

Do not start a second evening. No coffee, no cola, no “since I am up anyway” slice of biltong, no bright kitchen. Dim light, a small sip of water only if the mouth is dry, toilet, back to bed. Checking the phone in the passage is how 02:00 becomes 03:20. The note on the pad can wait until morning: time you stood up, weak or full. That line is more useful than a negotiation with yourself in the dark.

If you cannot pass urine, if there is blood, if the pain is in the flank or the fever has started — this is not an evening habit. That is emergency care. The sequence on this page is for the average loud night, not for retention.

Men often punish the 02:00 wake with a large glass “to settle”. The glass is a vote for 04:00. Dry mouth after beer or salt is real. A few sips, then stop. Tomorrow the 80% rule starts again at breakfast, not at 02:10.

Hidden fluids: soup, milk, juice, sports drinks

Water is not the only thing that fills a bladder. A bowl of soup at 19:30 is dinner and a glass. A milky drink in front of the television is a glass. Boxed juice is sugar plus volume. A sports drink after a late gym is a recovery idea that belongs at 17:00, not in the driveway at 20:45. Count colour. If it pours, it counts.

Ice in a tumbler still melts into volume. “I only had ice tea” is still tea, often still caffeine, always still fluid. Diet labels do not cancel caffeine. Rooibos iced in a one-litre bottle at 21:00 is still a litre. The evening mug is a cup, not a jug.

Cooking wine, gravy from a packet, and the water you drink because the meat was salty all sit in the same evening. You do not need millilitres on a spreadsheet. You need to notice that Thursday’s loud night followed a stew, two beers and a “quick” juice.

Cardio at home that belongs in the evening

The sofa will win if you wait for motivation. Put the keys down and move for ten to twelve minutes before you sit. That is the evening’s cardio. Not a personality. Not a garage gym you will assemble in January. Blood through a pelvis that spent the day bent.

A circuit that survives a real Tuesday: walk or march two to three minutes in the passage or the garden. Ten slow sit-to-stands from a dining chair, heels down, no bounce. Hold the table and swing one leg gently six times each side. Sit. Eight to twelve pelvic-floor squeezes, three to five seconds, full release, breathing. Small sip if the mouth is dry. Then the rest of this page — not a protein shake and a second wind.

Skip any step that hurts. Skip the whole circuit after pelvic or hip surgery until a clinician says you may. Late hard training plus a large recovery drink is another way to write 02:00. Evening movement stays short and quiet. Morning or lunch walking is kinder to the night. The longer argument is in the sitting essay.

If the street is dark or the neighbourhood is not for walking at 19:00, indoors is enough. Shoes on, even in the passage — the ritual of “I have stood up” matters more than kilometres. A dog that already needs a loop is a gift. Keep the loop earlier rather than at 21:30 “because the dog asked”.

Load-shedding, hotels and a week that is not at home

When the power goes, people eat whatever is left, drink whatever is cold, and sit in phone light. Keep a bottle filled in daylight. Eat the leftover meat at 18:00, not at 22:00 because the fridge felt uncertain. Phone light in a dark house is still a day-shift for the brain. A torch in the passage for the last void is enough. Do not turn the evening into a picnic on the floor with chips “while we wait”.

Hotels: the minibar is salt and alcohol at 21:00. The kettle is a late litre if you let it be. Ask for water at supper. Last coffee with breakfast, not with the evening email. The gym in the basement at 21:00 plus a sports drink is the same trap as at home. A corridor walk after you drop the bag is the cardio. Toilet before bed, even if the room is unfamiliar and you “don’t need to”.

Flights and long intercity drives already dehydrate you in the day and then dump you into a late supper. Drink through the travel hours. Eat on the plane or at the padstal at a normal meal time. Do not “make up for it” with beer in the hotel bar at 22:00 and call it recovery.

Shared kitchens, guests and being a host

You are not the police. You can still put a jug of water out from the first hour, put nuts in a bowl, and keep the biltong for daylight. If guests arrive with a packet, leave it on the table and leave your own clock intact. Hospitality is a fire and a plate. It is not a requirement that you finish the salty crunch at extra time.

Partners who snack later than you: portion your own bowl. The open family bag on the sofa is how a “bite” becomes the night shift. If you cook for teenagers, their chips are not your chips. Sit in a different chair if you must. Ridiculous. Effective.

Braais will start late because people arrive late. You can still eat a proper plate when the first meat comes off, drink water from the start, and stop alcohol two to three hours before the bedtime you actually keep. “I’ll wait for everyone” is how 21:00 becomes 23:30 with a second sausage. Eat. Be present. Stop early.

A 21-day experiment, not a new identity

Week one: last caffeine by 15:00, most fluids by 17:00, a pad by the bed. Change nothing else on purpose. You are collecting a baseline plus one lever.

Week two: salt after 18:00 quieter — no chips, no second processed meat, biltong at lunch if at all. Alcohol earlier or not. Keep the pad.

Week three: ten minutes of movement when you get home, then the chair set if you use the trainer. Lights down. Phone off the pillow. Look at twenty-one lines. If nights improved, keep the skeleton. If they did not, you have a page for a GP, not a feeling that “nothing works”. Do not add a supplement in the same three weeks. You will not know which change did what.

Guilt is not a biomarker. Missing Thursday because of a work dinner is a Thursday. Start Friday. The experiment is the month, not a perfect score.

Winter tea versus January heat

Winter in the Cape makes people brew more. A pot at 21:00 is still volume. One cup after supper, then stop. The cold is not a licence for a thermos on the sofa. Indoor heating dries the mouth; a few sips beat a mug every hour.

January in Gauteng and a humid Durban night make people “catch up”. Sweat is salt leaving. The answer is a bottle from 07:00 and through the afternoon, not a punishment litre at 21:00 plus leftover salty meat. If you trained at lunch, finish the recovery drink then. If you trained after work, finish it by 17:30, not in the kitchen at 20:00 while you wait for the pan.

A Thursday that includes sport, and a Friday that includes drinks

Thursday league or a late gym: last coffee still 15:00. Water through the afternoon. Recovery drink before 17:30. Shower. Short home circuit if the legs allow it — or skip the sit-to-stands if the knees had enough. Food with less salt than the post-match packet. Bed on time. The bladder does not care that you “earned” a lager at 21:30.

Friday after-work drinks: the 16:30 office coffee plus a salty packet in the car plus two beers is three night-shift signals. Move the coffee to 15:00. Skip the packet. Drink earlier with food, or skip the weeknight you already wake twice. You do not have to skip every Friday forever. You have to notice which Friday writes 02:00. Sunday still returns to the working bedtime. Saturday can follow the braai page; Monday will not forgive a 01:00 lie-down plus a 03:00 void.

What to write for a GP, in the order they can use

Seven to twenty-one lines: date; bedtime; times you stood up; weak stream or full void; last coffee; last alcohol; last large glass; salt after 18:00 yes/no; tablets and the hour you take them; snoring or gasping if a partner has said so. Bring the list of medicines. Mention heat, sitting hours, and whether you cannot empty. Do not lead with a shop. Do not ask the GP to comment on a herbal pouch. Ask them to look at the week.

Book if you get up three times most nights for weeks, the stream has been a thread for months, you are over 50, or 45 with family risk. Now — blood, fever, flank pain, retention, unexplained weight loss. This page arranges hours. It does not inspect a gland.

Twelve ways the evening quietly fails

None of those lines requires a new personality. Each one has a clock. Use the checklist above. Photograph it if that helps. Run it until it is boring. Boring is the point.

The pelvic-floor set still belongs after circulation, not instead of it. The Kegel Trainer is a metronome for eight repetitions on a chair. Pain is a stop. Details: pelvic floor. Food that matches this clock: everyday food and the recipes.

Read next: sitting and movement, pelvic floor, everyday food, all articles.
